The Major Exercise Mistake I Made for Over 30 Years...

A recent study shows that ten minutes of brisk exercise triggers metabolic changes that last at least an hour. What's more, the more fit you are, the more benefits you will get.

Researchers measured biochemical changes in the blood of a variety of people. Metabolic changes that began after 10 minutes on a treadmill still were measurable 60 minutes after people cooled down.

According to USA Today:


"Checking a metabolite of fat breakdown, the team found people who were more fit — as measured by oxygen intake during exercise -- appeared to be burning more fat than the less fit ... The extremely fit -- 25 Boston Marathon runners -- had ten-fold increases in that metabolite after the race."

However, there's more to exercise than what this study presents.

Knowing what type of exercise creates the greatest beneficial biochemical changes can make a huge difference in your health.

How Exercise Changes Your Biochemistry


In this study, the researchers measured the biochemical changes that occur during exercise, and found alterations in more than 20 different metabolites. Some of these compounds help you burn calories and fat, while others help stabilize your blood sugar, among other things.

Essentially, being of a healthy weight and exercising regularly creates a healthy feedback loop that optimizes and helps maintain healthy glucose and insulin levels through optimization of insulin receptor sensitivity.

And as I've explained on countless occasions, normalizing your insulin levels is the most important factor for optimizing your overall health and preventing disease of all kinds, from diabetes, to heart disease, to cancer, and everything in between.

It runs neck and neck with vitamin D as the two most important physical elements that you can do to improve your health.

This is also good news for those who are out of shape or overweight, because although it may take a little longer for you to correct your biochemistry, this same positive feedback loop will continue to create ever increasing health benefits as you persist and get fitter and leaner.

Best of all, just 10 minutes of BRISK exercise led to beneficial biochemical changes that were still measurable an hour later. And this is where what I have to say next comes into play.

Increase Your Exercise Benefits by Ditching Traditional Aerobic Cardio

Walk into any gym and you'll see most of the people crowding around the aerobics equipment, but there's actually a way to exercise that is FAR more effective than aerobic exercises like walking or running on a treadmill or elliptical machine for an hour, and it's called peak fitness.

Later, I will review all the types of exercise needed for a truly comprehensive routine, but first I want to explain just why peak fitness is so essential for your health, and how you can benefit from this particular style of training in ways you cannot get from ANY other type of exercise.

I've been trying this out for a several months now and in the first three months alone I dropped five percent body fat without ever touching a treadmill.

But boosting fat burning is just the beginning.

The NEW Peak Fitness Program

Dr. Al Sears first introduced me to his PACE concept but I always found his material too general and non specific and no information on the use of this exercise for growth hormone. I really started to understand this when I met Phil Campbell at a fitness camp earlier this year in Mexico. He wrote the book Ready Set Go which details how these exercises for super fast muscle fibers can increase growth hormone.

So that is the history and what we sought to do is to provide the material in a digestible format, just like we do with the medical news, to provide you with a simple to comprehend guide that can explode you into fitness and health. In addition the the peak cardio exercises promoted by Sears and Campbell, we are seeking to promote a holistic approach to exercise.

Peak fitness is a term I am coining to represent a comprehensive exercise program that includes far more than typical cardio training. The major change is that once or twice a week you do peak exercises, in which you raise your heart rate up to your anaerobic threshold for 20 to 30 seconds, and then you recover for 90 seconds.

You would repeat this cycle for a total of eight repetitions. These cycles are preceded by a three minute warm up and two minute cool down so the total time investment is about 20 minutes.

It has been my personal experience that using this approach is far more effective than traditional cardio for a number of reasons that I will describe below. I was able to use this to help me lose over ten pounds of body fat and get my percent body fat down to 12 percent, but my goal is single digits.

The intensity is absolutely individual. For some it may be as simple as fast walking alternating with slow walking.

You can improvise it into just about any type of exercise, and you really don't require a gym membership or any equipment to do it. If you do have access to equipment, using an elliptical or recumbent bike work really well.

One of my favorites is to use a recumbent bike. It is extremely challenging, and I enjoy that! This is the one I chose and am personally committed to, but the alternatives are almost limitless.

They key is to push your heart rate into that training zone for 30 seconds and then recover slowly for 90 seconds.

We call it "peak fitness" because if you graph your heart rate, you will see that it peaks 8 times during the workout.

Exercise to Increase Your Levels of the "Fitness Hormone"

One of the major reasons I am so enthusiastic about peak fitness is that it can actually increase your growth hormone level.

Yes, I realize that many athletes are injecting this illegally to achieve fitness, but it is expensive and fraught with side effects.

Peak fitness exercises, on the other hand, can actually cause your growth hormone to increase naturally, without any of the expense or side effects.

In order to better grasp the benefits of peak fitness exercises, you first need to understand that you have three different types of muscle fibers: slow, fast, and super-fast. And only ONE of these muscles will impact your production of a vital hormone called HGH, or human growth hormone, which is KEY for strength, health and longevity.

skinny marathoner fit musculat sprinterCurrently, the vast majority of people, including many athletes such as marathon runners, only train using their slow muscle fibers, which has the unfortunate effect of actually causing the super fast fibers to decrease or atrophy.

In fact, neither traditionally performed aerobic cardio nor strength training will work anything but your slow muscles. These are the red muscles, which are filled with capillaries and mitochondria, and hence a lot of oxygen.

Next you have the fast type of fiber which is also red muscle, and oxygenates quickly, but is five times faster than the slow fibers. Power training, or plyometrics burst types of exercises will engage these fast muscles.

The super-fast ones are the white muscle fibers. They contain far less blood and less densely packed mitochondria. These muscle fibers are what you use when you do anaerobic short burst exercises.
High intensity burst cardio is the form of exercise that will engage these super fast fibers. They're ten times faster than slow fibers, and this is the key to producing growth hormone!

Are You in Somatopause (Age Related Growth Hormone Deficiency?)

As you reach your 30s and beyond, you enter what's called "somatopause," when your levels of HGH begin to drop off quite dramatically. This is part of what drives your aging process.

It has been my experience that nearly everyone over 30 has dramatically abnormal levels of this important hormone because they begin leading increasingly more sedentary life styles.

Children and most animals in the wild do not run marathons or lift weights, they move at high speeds for very short periods of time and then rest. This is natural and what optimizes the production of growth hormone.

The higher your levels of growth hormone, the healthier and stronger you're going to be. And the longer you can keep your body producing higher levels of HGH, the longer you will experience robust health and strength.

Dr. Harvey Cushing discovered HGH in the form of somatotropin almost a hundred years ago. Many individuals choose to inject it, though it is a banned substance in many professional sports.

As I said earlier, I don't recommend doing this as I believe the health risks and cost are in no way justifiable.

Ideally, you really want your body to produce it naturally, as injecting HGH does have side effects. And the way you produce it is by exercising your super-fast muscle fibers.

Once you regularly participate in these 20 minute exercises about twice a week, most people notice the following benefits:

  • Allows you to achieve your fitness goals much faster

 

How to Properly Perform Peak Fitness Exercises to Increase Your Growth Hormone Levels

First of all, please remember that you can perform this with any type of exercise. While having access to a gym or exercise equipment will provide you with a larger variety of options, you don't require either. You can easily perform this by walking or running on flat ground.

You will certainly want to work your way up to this point, but ultimately you want to exercise vigorously enough so you reach your anaerobic threshold as this is where the "magic" happens that will trigger your growth hormone release.

Whatever activity you choose, by the end of your 30 second period you will want to reach these markers:
  • It will be relatively hard to breathe and talk because you are in oxygen debt
  • You will start to sweat profusely. Typically this occurs in the second or third repetition unless you have a thyroid issue and don't sweat much normally.
  • Your body temperature will rise
  • Lactic acid increases and you will feel a muscle "burn"
If you are using cardio equipment like an elliptical or bike, you don't need to reach any "magical" speed. It's highly individual, based on your current level of fitness. But you know you're doing it right when you're exerting yourself to the point of typically gasping for breath, after a short burst of activity.
An added boon is that you'll save a tremendous amount of time because peak fitness will cut your hour-long cardio workout down to a total of 20 minutes or so, including your recovery time, warm-up and cool down.

The actual sprinting totals only 4 minutes!

Here's what a typical peak fitness routine might look like using a recumbent bike:
  1. Warm up for three minutes
  2. Exercise as hard and fast as you can for 30 seconds. You should feel like you couldn't possibly go on another few seconds
  3. Recover for 90 seconds
  4. Repeat the high intensity exercise and recovery 7 more times
Be mindful of your current fitness level and don't overdo it when you first start out.
If you are not in great shape and just starting this you may want to start with just two or three repetitions, and work your way up to eight, which is where the magic really starts to happen. You may need to start with just walking and when you do your 30 second bursts your legs would be moving as fast as possible without running - and your arms would be pumping hard and fast.

If you can do a peak fitness workout twice a week, and follow the dietary recommendations I'll go over next, you will increase your production of growth hormone.

Dietary Recommendations to Maximize Growth Hormone Release

To maximize your growth hormone release you need to:
  • Get a good night's sleep
  • Avoid a high fat meal prior to exercising
  • Drink plenty of water
  • Eat healthy carbs (think vegetables) and high quality protein
  • Optimize your vitamin D levels
  • Avoid sugar, especially fructose
The last part is absolutely crucial.

If you consume sugar or fructose, especially within two hours post-exercise, you will increase somatostatin which will in turn obliterate the production of growth hormone!

This is yet another example of why gulping down sports drinks that are chockfull of high fructose corn syrup can do your body more harm than good, and will just shut down your body's production of HGH and negate many of the benefits from your exercise.

Creating a Comprehensive Exercise Plan

You really do need a comprehensive approach to exercise, which is a major part of our peak fitness exercise approach.

Ideally you want to have a variety of exercises and avoid doing the same ones all the time, as this will lead to a relative tolerance and you will not provide your body with the variety of stresses it needs to continuously adapt, improve, and grow stronger.

There are four additional types that will turn your peak fitness regimen into a truly comprehensive exercise plan:
  1. Aerobic: No, I didn't say you had to quit straight aerobics altogether, (even though I did, and am reaping greater results than before). Jogging, using an elliptical machine, and walking fast are all examples of aerobic exercise, which will increase the amount of oxygen in your blood and increase endorphins, which act as natural painkillers. Aerobic exercise also activates your immune system, helps your heart pump blood more efficiently, and increases your stamina over time.
  2. Strength Training: Rounding out your exercise program with a 1-set strength training routine will ensure that you're really optimizing the possible health benefits of a regular exercise program. You need enough repetitions to exhaust your muscles. The weight should be heavy enough that this can be done in fewer than 12 repetitions, yet light enough to do a minimum of four repetitions. It is also important NOT to exercise the same muscle groups every day. They need at least two days of rest to recover, repair and rebuild.
  3. Core Exercises: Your body has 29 core muscles located mostly in your back, abdomen and pelvis. This group of muscles provides the foundation for movement throughout your entire body, and strengthening them can help protect and support your back, make your spine and body less prone to injury and help you gain greater balance and stability. Pilates and yoga are great for strengthening your core muscles, as are specific exercises you can learn from a personal trainer. Even if a personal trainer is not in the cards for you right now, please watch these sample videos for examples of healthy exercise routines you can do with very little equipment and in virtually any location. Focusing on your breath and mindfulness along with increasing your flexibility is an important element of total fitness.
  4. Stretching: My favorite types of stretches are active isolated stretching (AIS) http://www.stretchingusa.com/ developed by Aaron Mattes. It's an amazing way to get flexibility back into your system, and it's completely different from the traditional type of stretching.

Don't Waste Your Time Doing Loads of Inefficient Cardio

That may sound like a major conflict with everything you have read about exercise but let me tell you that I was a runner for over 40 years and logged in tens of thousands of miles. So I am telling you this from a perspective of having major personal experience.
I actually stopped all my running over a year ago and conventional cardio type training in the spring. Since I have been doing the Peak Exercise program I have:
  • Lowered my overall body fat from 17.4% down to 11.5%
  • Lost 12.5 lbs. while gaining 4.5 lbs. of muscle
  • Lost 2 12/16 inches off my waist
  • Gained 1/2 inch on my arms
  • Gained 1/2 inch on my legs
  • Gained 2 inches on my chest

Let me strongly assure you that you simply will never see these types of results with simple cardio.

The key is to use strength training with Peak 8 high-intensity workouts that will increase your growth hormone and help you cut off fat like a hot knife through butter.

Even though I gained 4.5 pounds of muscle this past year, nearly half of that has been in the last month when I started the peak 8 exercises. Similarly, a major percentage of the other improvements were only noted after I started the Peak 8 exercises.

You must know that Peak 8 is something you work up to as ideally you push yourself to your maximum heart rate (220-your age). This is very uncomfortable for nearly everyone and you really have to push your body very hard to reach it.

But the great thing about this is that you are only pushing yourself that hard for 30 seconds, and really the first 15 seconds are easy, it is only the last 15 seconds that are a challenge.

Also got my 24 hour urine growth hormone results back yesterday and it came back more than three times higher than the upper limits of normal for a young adult. Normal reference ranges are 1000-4000 and mine came back at 14,000. This is without taking any growth hormone or supplements to cause it to increase.

An absolutely amazing testimony to the effectiveness of Peak 8 exercises.

How to do Peak 8 Exercises

I hope my experience with this has motivated you to start the Peak 8 program.
My recommendation is to use a recumbent bicycle for the exercise, although you certainly can use an elliptical machine or even a treadmill.

Just warm up for three minutes and then go all out as hard as you can for 30 seconds. The first repetition is usually pretty easy as your starting heart rate is low and you can do the entire 30 seconds without stress.

Since you only recover for 90 seconds your heart rate gradually continues to climb after every repetition so hopefully by the time you finish your last repetition it is at or above your maximum heart rate.

Remember to cool down for a few minutes after your 8th repetition.

It is important to note that the only accurate way to monitor your heart rate is with a monitor. It is simply too darn difficult to accurately measure your heart rate when it is over 150. I tried several times and overestimated my rate by 20!

So trust me, use a heart rate monitor and avoid deceiving yourself.

Peak 8 Will Blow Your Concept of Exercise Away

There's No Time Like Now!

If you're still on the fence about starting an exercise program, there's no time like the present. I guarantee you it will make a major difference in your energy levels, self-esteem and probably your entire outlook on life. It is really that powerful.

And please don't use your age as an excuse, because no matter your age, exercise can provide enormous benefits for your health.

If you happen to be over 40, though, it's especially important to either start or step up your exercise program. This is the time of life when your physical strength, stamina, balance and flexibility start to decline, and exercise can help to counteract that.

I also can't stress enough the importance of using precision to develop your individual workout program. You need to make sure you're getting enough exercise to achieve all the benefits, but not so much that you injure yourself, and you need variety to condition and build your entire body and prevent boredom.

If you've been sedentary for any length of time or you're out of shape for some other reason, it is vitally important to get started with an exercise program -- but start small. One of the main reasons people don't stick with a workout program is because they go too hard, too fast and wind up with an injury, illness or simple exhaustion.

Consuming sugar within this post-exercise window, will negatively affect both your insulin sensitivity and your human growth hormone (HGH) production.

A recent study in the Journal of Applied Physiology found that eating a low-carbohydrate meal after aerobic exercise enhances your insulin sensitivity. This is highly beneficial, since impaired insulin sensitivity, or insulin resistance, is the underlying cause of type 2 diabetes and a significant risk factor for other chronic diseases, such as heart disease.

In addition, as HGH Magazine explains, consuming fructose, including that from fruit juices, within this two-hour window will decimate your natural HGH production:

"A high sugar meal after working out, or even a recovery drink (containing high sugar) after working out, will stop the benefits of exercise induced HGH. You can work out for hours, then eat a high sugar candy bar or have a high sugar energy drink, and this will shut down the synergistic benefits of HGH.

… If you miss reaching HGH release during working out, you will still receive the calorie burning benefit from the workout. However, you'll miss the HGH "synergy bonus" of enhanced fat burning for two hours after working out.


This is an extremely important fact to remember if you want to cut body fat and shed a few pounds.

The University of Virginia research team demonstrated that carbohydrates are burned during exercise in direct proportion to the intensity of training. Fat burning is also correlated with intensity. However, the actual fat burning takes place after the workout, during the recovery.

This makes the "Synergy Window," the 2 hour period after a workout, very important in maximizing HGH, once it's released during exercise.

… If you are middle-age and want all the benefits from exercise induced HGH, then apply this strategy."

Fitness expert Phil Campbell, author of Ready, Set, Go! further explains how you can maximize your HGH production by limiting sugar intake for two hours post exercise, in this article on HowToBeFit.com.

Exercising one hour a week and getting the same results as traditional strength training might sound impossible. However, University of Florida orthopedics researchers have developed a system that may do just that, and as you will read in my comment below, the kind of exercise you perform can dramatically reduce the time you spend in the gym while still getting better results than you did before.

The system created by University of Florida researchers uses eccentric (negative) resistance training, which capitalizes on the fact that the human body can support and lower weights that are too heavy to lift.

According to UF Health Science Center:

"Through a system of motors, pulleys, cams and sensors it adds weight when a person is performing a lowering motion, and removes that weight when the person is lifting. As a result, the body starts seeing loads, resistance, and forces that it doesn't normally see".

Other scientists have found additional clues that explain how exercise reshapes and strengthens more than just your muscles.

It changes your brain too.

In the late 1990s, researchers proved that human and animal brains produce new brain cells, and that exercise increases the process. But precisely how exercise affects the intricate workings of your brain at a cellular level remained a mystery.

However, a number of new studies have begun to identify the specific mechanisms, and have raised new questions about just how exercise reshapes your brain.

In some studies, scientists have been manipulating the levels of bone-morphogenetic protein (BMP) in the brains of mice. The more active BMP becomes, the more inactive your brain stem cells become and the fewer new brain cells you produce. Exercise reverses some of the effects of BMP.

According to the New York Times:

"BMP signaling was found to be playing a surprising, protective role for the brain's stem cells ... Without BMP signals to inhibit them, the stem cells began dividing rapidly, producing hordes of new neurons."

Dr. Mercola's Comments: 


If you're like most people, one of the biggest hurdles you face when trying to maintain an exercise program is finding the time to do it on a regular basis. The great news is, you might never have to resort to this excuse ever again!

There's increasing amounts of evidence supporting the notion that you can cut your workout time significantly while reaping better benefits.

The study above is yet another example of how a significantly shorter workout, performed at greater intensity, can give you better results than your conventional strength training routine.

The UF Health Science Center explains:

Here -- just as in my Peak 8 exercise -- you're striving for maximum effort during one set. And then you're done.

The NeGator workout described above is a great way to lower your exercise time but it will not increase your growth hormone like Peak 8 exercises do. I have been exercising for over four decades and in my mind this is the biggest improvement in exercise training I have seen in that time.

I certainly didn't invent it. I actually used a specific type of Peak 8 exercises, interval training, when I was in high school, college, and medical school. But like most people, when I finished school, I stopped exercising like that.

Peak 8 type exercises are what kids and animals spontaneously do. It is the natural way to stay fit and one of the only ways we know to increase growth hormone naturally.

Evolution of Peak 8 Exercises

I first became sensitized to this work through Dr. Al Sears' PACE program. I really loved his concept and explanation and was highly motivated to implement the program but I never fully did.

Earlier this year I met Phil Campbell who wrote the book Ready Set Go. Phil is a major expert in this area and provided me with very detailed and specific instructions on how to implement the program.

How Shorter, Faster Exercises Stimulate Growth Hormone Production

To fully grasp the benefits of peak fitness exercises, you first need to understand that you have three different types of muscle fibers:
  1. Slow
  2. Fast
  3. Super-fast
We now know that in order to naturally increase your body's production of human growth hormone (HGH), you must engage your super-fast muscle fibers.

HGH is a vital hormone that is key for physical strength, health and longevity.

Neither traditionally performed aerobic cardio nor conventional strength training will work anything but your slow muscle fibers, and hence has no impact on production of HGH. On the contrary, it has the unfortunate effect of actually causing the super fast fibers to decrease or atrophy, further impeding natural HGH production.

Power training, or plyometrics burst types of exercises will engage your fast muscle fibers, but only high-intensity burst cardio, such as Peak 8 exercises, will engage your super fast fibers and promote HGH.

Exercise Also Stimulates the Growth of New Brain Cells

You've probably already heard that exercise is good for your brain function too. In fact, it increases production of brand new brain cells, a process known as neurogenesis. More brain cells can lead to improved thinking and processing of information.

The question was largely: how?

Recent studies, published in the journals Cell and PloS One are now bringing us closer to the answer.

Part of the answer involves the adult stem cells, which your brain is full of.
Adult stem cells have the capacity to divide into new stem cells or new neurons as needed, but certain factors can slow them down, such as bone-morphogenetic protein, or BMP.
"The more active BMP and its various signals are in your brain, the more inactive your stem cells become and the less neurogenesis you undergo," the New York Times explains. "Your brain grows slower, less nimble, older."
Exercise reduces the impact of BMP, so that your adult stem cells can continue performing their vital functions of keeping your brain agile.

Remarkably, mice with access to running wheels reduced the BMP in their brains by HALF in just one week. In addition, these mice also showed "a notable increase in Noggin, a beautifully named brain protein that acts as a BMP antagonist," the New York Times writes.

It appears that the less BMP activity you have in your brain, the more beneficial Noggin is produced as well.

The New York Times quotes Dr. Kessler, author of several of the recent studies on this topic:
"If ever exercise enthusiasts wanted a rationale for what they're doing, this should be it. Exercise, through a complex interplay with Noggin and BMP, helps to ensure that neuronal stem cells stay lively and new brain cells are born."
I add this in here to emphasize, again, that exercise is not just about losing weight and bulking up. It's about far more than just looking good – it can also help your brain function, and that's surely something we all want to hold onto!

This is also important to remember when it comes to school age children, and as I discussed in a recent article, physical education programs can have a dramatic impact on school performance.

Two Foods You Should Never Eat After Peak 8 Exercises

It would be best to AVOID all sugar and fruit juice for two hours after your workout, otherwise you will obliterate the growth hormone response and ruin the major benefit of the workout, which is to increase your growth hormone level. Remember that after age 35, your growth hormone levels radically decrease.

The reason why restricting these carbs after exercise works is that they will prevent the production of the hormone somatostatin. One of the primary purposes of this hormone is to inhibit the production of human growth hormone.

Virtually all exercises, certainly nearly all cardio or standard aerobics, fail miserably when it comes to increasing growth hormone. So if you decide to use the only type of exercise that will increase growth hormone, then it would be a shame to make a foolish food choice that would wipe out most of the benefit from doing these amazing types of exercise.

When you break your exercise session into intervals like this -- short segments that alternate high intensity with a rest period in-between – you can dramatically improve your cardiovascular fitness and fat-burning capabilities in a fraction of the time.

This makes logical sense when you consider that, historically, long-duration exercise isn't "natural." Our ancient ancestors never ran for mile after mile without rest or recovery. Their exercise was primarily hunting -- short bursts of exertion, followed by periods of rest.

By exercising in short bursts, followed by periods of recovery, you recreate exactly what your body needs for optimum health, and that includes both the production of growth hormones and the burning of excess body fat.

Please understand that the sugar and juice restriction are really intended for nearly everyone reading this whose primary purpose is to increase human growth hormone naturally, through exercise, to improve their health.

There is a very small group of elite and professional athletes who are actively competing, where increasing growth hormone is not their primary goal. For these athletes, consuming some carbs, preferably dextrose-based, in the recovery period is probably a good idea to improve their recovery time, as they are competing and not so concerned about long-term growth hormone levels.

It is also important to understand that the two hour post workout sugar restriction is for Peak 8 exercises NOT for strength training or, if you chose to, aerobic exercises. Since neither of these exercises increases growth hormone, there is not an issue with the sugar restriction within the bounds of replacing needs generated from the exercise.

Fast Recovery vs Growth Hormone Release

To expound on this issue further, Phil Campbell provided the following information:
"When I train young athletes in speed – www.40speed.com - I explain to them that the research shows 20 to 25 grams of protein (within 30 minutes of training) with a 4 to 1 ratio of carbs to protein, starts the recovery process quicker. 

This advice is given to everyone as general advice in most fitness magazines today and is mostly based on research led by Dr John Ivey on young cyclists who have to perform several days in a row, and a quick recovery during competition is extremely important. Clearly, young athletes more concerned with fast recovery than maximizing HGH release should use this strategy. 

However, if you are middle-aged, or in a non-competitive phase of training, and keeping HGH circulating as long as possible is your goal, then protein intake (20 to 25 grams after training) is a great strategy, but you need to monitor the glycemic rating of carbs because of the variable impact of carbs on insulin, which in turn impacts the HGH release process.

There are a couple of variables that come into play that can change the rules for adults wanting to maximize human growth hormone from exercise.
Research shows that a spike of insulin after training increases somatostatin (the hormone that shuts down HGH). 

So, here's where this issue gets complicated, because it's difficult to estimate the glycemic rating of food on different people with different muscle to body fat ratios. And what makes this issue very complicated is that the insulin producing process is variable for every adult to some degree. 

It depends on where you are on the Metabolic Syndrome scale. Metabolic Syndrome just became an official medical condition in 2001, and the research shows that even a few carbs can spike insulin for some people with insulin resistance. 

If you are lean and do not need to drop a lot of body fat, then you can probably eat some carbs without spiking insulin -- and maybe even some refined sugar depending on the interaction of the carbs with an intake of post-training protein, which will somewhat negate the impact of the carbs on the insulin response – as opposed to an intake of carbs on an empty stomach. 

So, as you can see, there are many variables that come into play.

In short, carbs with the protein can be good after training as long as the glycemic response doesn't spike your insulin. 

Research shows that the insulin response of an individual is lessened with youth and/or lean body weight (muscle vs. body fat), and that's another reason why it's so important to maintain muscle throughout life. 

From a performance training strategy perspective for runners, I would suggest consider training with the strategy of maximizing HGH release (except on really hot days or on the one-long-run-a-week day) because this strategy should build muscle to make you faster, and reduce body fat so you have less to carry.

For competitions, and those hot, long-training days, I'd suggest using the quick recovery strategy of 1 to 4 ratio of protein to carbs, because in this instance, your body does not care what the quality of glucose is; it just needs glucose."

What's so Great about Peak 8 Technique?

I recently coined the terms 'Peak Fitness Technique' and 'Peak 8,' to describe my comprehensive exercise program and its key component.  

In a moment, I will list all the facets included in the Peak Fitness program, but the most recent, major addition to the program is the Peak 8 exercise.

Peak 8 refers to peak exercises done once or twice a week, in which you raise your heart rate up to your anaerobic threshold for 20 to 30 seconds, followed by a 90-second recovery period. 

To perform these properly you will want to get very close to, if not exceed, your maximum heart rate by the last interval. Your maximum heart rate is calculated as 220 minus your age. You will need a heart rate monitor to measure this as it is nearly impossible to accurately measure your heart rate manually when it is above 150. 

And believe me accuracy is the key here. There is a HUGE difference of a heart rate of 170 and 174 (or 160 and 164 if you are over 50). Once you reach your maximum heart rate you may feel a bit nauseous and light headed and, of course, VERY short of breath. But your body catches up quite rapidly and in about 30-60 seconds will start to feel much better. And when you're done, you will feel tired, but probably will feel great!  



IMPORTANT Heart Rate Note
After you stop the intense 30-second phase, your heart rate will continue to rise for another five to ten seconds as you enter your recovery phase. So please be sure and note your heart rate about ten seconds after you start the recovery cycle.

If you are continuing to push every time, your heart rate will climb every cycle, and it should look something like mine, below.

The following graph is from my actual heart rate taken with a chest strap while I was doing a Peak 8 recumbent bike workout.

Please notice that when I start the next cycle, my starting heart rate is always higher than the previous heart rate. Remember, the high intensity phase of the workout is only 30 seconds, and the recovery phase is 90 seconds.

It is important to note that the only accurate way to monitor your heart rate is with a monitor. It is simply too darn difficult to accurately measure your heart rate when it is over 150. I tried several times and overestimated my rate by 20!

So trust me, use a heart rate monitor and avoid deceiving yourself.

Peak 8 Instructions

I recommend using a recumbent bicycle for the Peak 8 exercise, although you certainly can use an elliptical machine, a treadmill, or anywhere outdoors for that matter. However, unless you are already an athlete, I would strongly advise against sprinting outdoors, as several people I know became injured doing it the first time that way.

Just warm up for three to five minutes and then go all out as hard as you can for 30 seconds. In the warm up you typically get your heart rate around 60 to 70% of its maximum (220-your age). So if you are 50 your max heart rate would be170 and your warm up heart rate would be 102-119.

The first repetition is usually pretty easy as your starting heart rate is low and you can do the entire 30 seconds without stress.

Since you only recover for 90 seconds your heart rate gradually continues to climb after every repetition so hopefully by the time you finish your last repetition it is at or above your maximum heart rate.

Remember to cool down for a few minutes after your 8th repetition.

Unless you work out regularly you will likely need to work your way up to 8 cycles. You can start with 2-4 and gradually increase to 8, but ideally, you should get to 8 cycles. The magic really starts to happen around repetition number 7 and 8.

Here are the principles:
  1. Warm up for three minutes
  2. Then, go all out, as hard as you can for 30 seconds
  3. Recover for 90 seconds
  4. Repeat 7 more times, for a total of 8 repetitions
  5. Cool down for a few minutes afterwards by cutting down your intensity by 50-80%.
If you have a history of heart disease or any concern please get clearance from your health care professional to start this. Most people of average fitness will be able to do this, it is only a matter of how much time it will take you to build up to the full 8 reps.

The beautiful thing about this approach is that if you are out of shape you simply will be unable to train very hard as the lactic acid will build up in your muscles quickly and prevent you from stressing your heart very much.

Don't Waste Your Time Doing Loads of Inefficient Cardio

That may sound like a major conflict with everything you have read about exercise but let me tell you that I was a runner for over 40 years and logged in tens of thousands of miles. 
So I am telling you this from a perspective of having major personal experience.

I actually stopped all my running over a year ago and conventional cardio type training in the spring. Since I have been doing the Peak Exercise program I have:
  • Lowered my overall body fat from 17.4% down to 11.5%
  • Lost 12.5 lbs. while gaining 4.5 lbs. of muscle
  • Lost 2 12/16 inches off my waist
  • Gained 1/2 inch on my arms
  • Gained 1/2 inch on my legs
  • Gained 2 inches on my chest

The key is to use strength training with Peak 8 high-intensity workouts that will increase your growth hormone and help you cut off fat like a hot knife through butter.

Even though I gained 4.5 pounds of muscle this past year, nearly half of that has been in the last month when I started the peak 8 exercises. Similarly, a major percentage of the other improvements were only noted after I started the Peak 8 exercises.

You must know that Peak 8 is something you work up to as ideally you push yourself to your maximum heart rate (220-your age). This is very uncomfortable for nearly everyone and you really have to push your body very hard to reach it.

But the great thing about this is that you are only pushing yourself that hard for 30 seconds, and really the first 15 seconds are easy, it is only the last 15 seconds that are a challenge.

Also got my 24 hour urine growth hormone results back yesterday and it came back more than three times higher than the upper limits of normal for a young adult. Normal reference ranges are 1000-4000 and mine came back at 14,000. This is without taking any growth hormone or supplements to cause it to increase.

An absolutely amazing testimony to the effectiveness of Peak 8 exercises.

The Complete Peak Fitness Program

As I mentioned earlier, Peak Fitness is a comprehensive program, designed to truly optimize your overall health.

Peak 8 is a crucial component to this program, but it's still important to include a variety of activities to reap all the benefits that exercise has to offer, from improved mental health and emotional balance to greater strength, vigor and a longer life.

In addition, keep in mind that as you progress – no matter which exercise you're doing – you must continue to push yourself and work a little harder to keep challenging your body as you get stronger and faster.

In addition to the Peak 8 exercise, which I explained above, the Peak Fitness program also includes:
  1. Aerobic exercises: Jogging, using an elliptical machine, and walking fast are all examples of aerobic exercise. Although standard aerobic exercises can't compete with Peak 8 exercises for promoting growth hormone or fat burning, simply getting your heart pumping will improve blood flow and increase the release of endorphins, which act as natural pain killers. Aerobic exercises will also activate your immune system, and help increase your stamina over time, both of which are important for optimal health.
  2. Strength Training: Rounding out your exercise program with a 1-set strength training routine will ensure that you're really optimizing the possible health benefits of a regular exercise program.
  3. Core Exercises: Your body has 29 core muscles located mostly in your back, abdomen and pelvis. This group of muscles provides the foundation for movement throughout your entire body, and strengthening them can help protect and support your back, make your spine and body less prone to injury and help you gain greater balance and stability. Exercise programs like Pilates and yoga are great options for strengthening your core muscles, as are specific core exercises you can learn from a personal trainer. Keep in mind that you need enough repetitions to exhaust your muscles. The weight should be heavy enough that this can be done in fewer than 12 repetitions, yet light enough to do a minimum of four repetitions. It is also important NOT to exercise the same muscle groups every day. They need at least two days of rest to recover, repair and rebuild.
  4. Stretching: My favorite type of stretching is active isolated stretches (AIS) developed by Aaron Mattes. With AIS, you hold each stretch for only two seconds, which works with your body's natural physiological makeup to improve circulation and increase the elasticity of muscle joints. This technique also allows your body to repair itself and prepare for daily activity.
No matter what your age and current level of fitness, implementing a comprehensive exercise regimen such as this one can provide enormous benefits for your health. And don't feel overwhelmed by the variety and intensity. Just start small and slow, and build up gradually until all elements are included.

Be patient with yourself.

There's No Time Like Now!

If you're still on the fence about starting an exercise program, there's no time like the present. I guarantee you it will make a major difference in your energy levels, self-esteem and probably your entire outlook on life. It is really that powerful.

And please don't use your age as an excuse, because no matter your age, exercise can provide enormous benefits for your health.

If you happen to be over 40, though, it's especially important to either start or step up your exercise program. This is the time of life when your physical strength, stamina, balance and flexibility start to decline, and exercise can help to counteract that.

I also can't stress enough the importance of using precision to develop your individual workout program. You need to make sure you're getting enough exercise to achieve all the benefits, but not so much that you injure yourself, and you need variety to condition and build your entire body and prevent boredom.

If you've been sedentary for any length of time or you're out of shape for some other reason, it is vitally important to get started with an exercise program -- but start small.  
One of the main reasons people don't stick with a workout program is because they go too hard, too fast and wind up with an injury, illness or simple exhaustion.

Phil Campbell has been phenomenally instrumental in helping me to better understand, and practically apply the principles of high intensity exercise training. In this interview we discuss the details of how this occurred, and how you can reap similar results by implementing his expert advice.

Dr. Mercola's Comments:


I first met Phil Campbell earlier this year at a fitness camp in Cancun, Mexico, and he was truly the highlight of my experience there. He's the author of the book Ready Set Go, which details how the exercises for super-fast muscle fibers can increase growth hormone, which we also discuss in depth during this interview.

He's a true veteran in the field of fitness with over 35 years experience in training professional athletes. Over the years Phil has worked with 18,000 athletes, teaching them how to run faster with the proper speed technique. He's also the associate athletic director of Bethel University in Tennessee.

He taught me how to apply the revised form of exercise we discuss and demonstrate in the video above, which has helped transform my physique and physical health.

I have previously written about this technique, which I termed Peak 8, but in this video you'll hear it first-hand from the person who designed and developed it. Hopefully, Phil will inspire you to implement this fitness strategy and transform your health as well.

My Path Toward Optimal Fitness

One of the first books I read on exercise, which set me on the path toward a career in health, was Dr. Ken Cooper's book Aerobics. That was back in 1968. Cooper was a physician and an Air Force Colonel, and he helped develop a fitness program for the astronauts. His program was based on cardiovascular exercise, and the book incited a revolutionary shift in how people approached exercise and fitness.

Dr. Cooper actually created the term Aerobics and I bought his program hook, line, and sinker, and it had a major impact on my life. I was incredibly cardiovascularly fit. I chose distance running as my approach, and I spent the next 40 years running.

Then, about five years ago Dr. Al Sears opened my mind to the possibility that extensive cardiovascular aerobic-type training might be counterproductive. His program introduced me to the concept that high intensity, burst-type sprints could be a far healthier alternative to long distance running. However his program is a bit more generalized.

One of the questions that stood out to me though was when you compare the two types of physiques, which would you rather have – the physique of a sprinter or a long distance runner?

Who looks healthier?

Clearly the sprinter, which was why after four decades of running, I reached a plateau and quit long distance running entirely in 2009.

Then, I met Phil Campbell… and I finally understood the connection to growth hormone and how to actually integrate the program.. Phil taught the Sprint 8 program in a specific, understandable way, and provided the physiological and scientific underpinnings of the health impact of growth hormones in somatopause.

I was hooked, and the results are unmistakable. I've been doing what I call Peak 8 ever since, two or three times a week now since April of 2010.

What makes it work so well?

It works because it promotes human growth hormone (HGH), which is a synergistic, foundational biochemical underpinning that makes your strength training and everything else work like a charm, and effectively burns off calories.

So far I've lost 13 pounds of fat and gained over 10 pounds of muscle.

The Key Ingredient for Speed, Endurance, and Cardiovascular Health

Perhaps the most important aspect of fitness is fast and super-fast muscle fiber development. While many people focus on endurance, Phil explains that endurance comes as a by-product of super fast-twitch fiber development, which takes about a month to build.

When you work your heart anaerobically and aerobically, you get great endurance.
However, endurance comes and goes in as little as two weeks. According to Phil, you can double your endurance in just two weeks, but you can also lose it pretty quickly.

The beauty of Peak 8 exercises is that you don't have to worry about the regular, traditional cardio exercises because you're going to get that (and more) anyway through this program. In fact, Peak 8 type exercises can dramatically improve your cardiovascular fitness and fat-burning capabilities in a fraction of the time.

But First, Know Your Muscle Fibers…

We now know, from more recent research, that you have three muscle fiber types with three energy systems that fit together. The three different types of muscle fibers are:
  1. Slow (red muscle, which contains more oxygen)
  2. Fast (white muscle)
  3. Super-fast (white muscle)
Phil further explains:
"… [T]he blood supply is going to the red muscle. The white muscle really doesn't get a lot of blood because it doesn't need a lot of blood. It gets its energy from the stored up energy in your body. That's six to eight seconds worth of stored up energy and through the oxygen you breathe for 30 seconds or less.

The white fiber essentially has two types of fiber -- what the researchers call 2A and 2B -- but it's easier to call it fast twitch and super-fast fiber.
The fast twitch fiber moves about five times faster than the slow, but about 30 percent of your muscle fiber, the super-fast fiber, move 10 times faster than the slow.

Working your super-fast fiber forces your heart to work anaerobically. So you get a great comprehensive heart muscle workout when you do that."
If you don't work all three muscle fiber types and energy systems, then you're not going to work both processes of your heart muscle. Many mistakenly believe that cardio works out your heart muscle, but what you're really working is your slow twitch muscle fibers.
You're not working the anaerobic process of your heart.

Your heart actually has two totally different processes; the aerobic process and the anaerobic process.

The anaerobic process lines up with your fast and super-fast twitch muscle fibers that are used during Peak 8 type exercises.

Meanwhile, traditional strength training and cardio only works your slow twitch muscle fibers. Your body kicks in these slow twitch muscles first, in an effort to not recruit your fast twitch muscles or work your heart anaerobically.
This is why you may not see results even though you spend an hour on the treadmill a few times a week – you're basically denying the natural physiology of your body by not working the other half of your muscle fibers; your fast-twitch muscles.

In addition, about half of your muscle fibers are fast twitch fibers, and if you do not exercise these fast muscles, they begin to atrophy, which is detrimental to physical health and fitness.

Dietary Recommendations: Fast Recovery vs Growth Hormone Release

I recently ran an article that addressed the need to restrict sugar and carbohydrate consumption for two hours following exercise to maximize growth hormone (HGH) release. It' turned out to be a controversial issue and many of my readers pointed out the benefits of carbs for recovery.

It's really an issue of fast recovery versus growth hormone release. Which one are you aiming for?

In order to promote HGH release, you do need to restrict sugar intake post-exercise, while carbs can benefit those more interested in fast recovery, such as professional athletes.

To explain and expound on this issue further, Phil provided the following details:
"When I train young athletes in speed – www.40speed.com - I explain to them that the research shows 20 to 25 grams of protein (within 30 minutes of training) with a 4 to 1 ratio of carbs to protein, starts the recovery process quicker.

This advice is given to everyone as general advice in most fitness magazines today and is mostly based on research led by Dr John Ivey on young cyclists who have to perform several days in a row, and a quick recovery during competition is extremely important. Clearly, young athletes more concerned with fast recovery than maximizing HGH release should use this strategy.

However, if you are middle-aged, or in a non-competitive phase of training, and keeping HGH circulating as long as possible is your goal, then protein intake (20 to 25 grams after training) is a great strategy, but you need to monitor the glycemic impact of carbs because of the variable impact of carbs on insulin, which in turn impacts the HGH release process.

There are a couple of variables that come into play that can change the rules for adults wanting to maximize human growth hormone from exercise.

Research shows that a spike of insulin after training increases somatostatin (the hormone that shuts down HGH).

So, here's where this issue gets complicated, because it's difficult to estimate the glycemic impact of food on different people with different muscle to body fat ratios. And what makes this issue very complicated is that the insulin producing process is variable for every adult to some degree.

It depends on where you are on the Metabolic Syndrome scale. Metabolic Syndrome just became an official medical condition in 2001, and the research shows that even a few carbs can spike insulin for some people with insulin resistance.

If you are lean and do not need to drop a lot of body fat, then you can probably eat some carbs without spiking insulin -- and maybe even some refined sugar depending on the interaction of the carbs with an intake of post-training protein, which will somewhat negate the impact of the carbs on the insulin response – as opposed to an intake of carbs on an empty stomach.
So, as you can see, there are many variables that come into play.

In short, carbs with the protein can be good after training as long as the glycemic response doesn't spike your insulin.

Research shows that the insulin response of an individual is lessened with youth and/or lean body weight (muscle vs. body fat), and that's another reason why it's so important to maintain muscle throughout life.

From a performance training strategy perspective for runners, I would suggest consider training with the strategy of maximizing HGH release (except on really hot days or on the one-long-run-a-week day) because this strategy should build muscle to make you faster, and reduce body fat so you have less to carry.

For competitions, and those hot, long-training days, I'd suggest using the quick recovery strategy of 1 to 4 ratio of protein to carbs, because in this instance, your body does not care what the quality of glucose is; it just needs glucose."

Special Note about Fructose

The following point is a minor one, but it's significant nonetheless.

Keep in mind that the glycemic index of carbs has become slightly outdated due to the more recent research on fructose.

Fructose actually causes a very minor, if any, change in insulin response, but we know it's incredible damaging. It causes this damage through other mechanisms besides insulin.

Therefore, I now look at carbohydrates as the percentage of fructose it contains. And higher dextrose, although it can raise insulin, may not cause as many adverse biochemical side effects as fructose does…

What You Need to Know about Somatopause, and Why Peak 8 is so Beneficial

The concept of somatopause is frequently overlooked, but it is what makes growth hormone production so important, and why Peak 8 exercises are so incredibly beneficial.
Somatopause is tied directly to decreased amounts of growth hormone (HGH), which is also called "the fitness hormone."

I totally agree with Phil when he says:
"Really, if you think about it, when you're looking at exercise-induced growth hormone it's like you're listening to your body tell you how, as a human being, you should exercise. Because when you do it this way, your body releases this huge amount of growth hormone that does so many things synergistically for you for two hours after you work out."
How to Perform Peak 8 Exercises
Here's a summary of what a typical peak fitness routine might look like using a recumbent bike (although you can perform this on an elliptical machine or treadmill, or with any type of exercise you prefer):
  1. Warm up for three minutes
  2. Exercise as hard and fast as you can for 30 seconds. You should feel like you couldn't possibly go on another few seconds
  3. Recover for 90 seconds
  4. Repeat the high intensity exercise and recovery 7 more times
Be mindful of your current fitness level and don't overdo it when you first start out.
If you are not in great shape and just starting this you may want to start with just two or three repetitions, and work your way up to eight. You may need to start with just walking and when you do your 30 second bursts your legs would be moving as fast as possible without running - and your arms would be pumping hard and fast.

Ultimately you want to exercise vigorously enough so you reach your anaerobic threshold as this is where growth hormone release is triggered.

Whatever activity you choose, by the end of your 30 second sprint period you will want to reach these markers:
  • It will be relatively hard to breathe and talk because you are in oxygen debt
  • You will start to sweat profusely. Typically this occurs in the second or third repetition unless you have a thyroid issue and don't sweat much normally.
  • Your body temperature will rise
  • Lactic acid increases and you will feel a muscle "burn"
If you are using cardio equipment like an elliptical or bike, you don't need to reach any "magical" speed. It's highly individual, based on your current level of fitness. But you know you're doing it right when you're exerting yourself to the point of typically gasping for breath, after a short burst of activity.

Do this exercise two to three times a week, and you're virtually guaranteed to drastically improve your HGH production.

Special Warning to Over-Achievers…

I want to stress this point: perform Peak 8 only two to three times a week. I'm continuously shocked and surprised when people say they do this program every day!

Folks, if you do that your body will shut down. You'll be bedridden. Nearly every time someone tells me they are doing it more than four times a week, they are not doing it properly as they are not pushing themselves hard enough and getting their heart rate up to their maximum.

Phil explains:
"You just can't [do that]. I've tried to experiment with the program in as many ways as possible to learn more about it.

I can do it four days straight but it's virtually impossible. My brain just shuts down. I'm totally lethargic the next day. That's really too much… I've never ever been able to do it five days in a row."
So please understand that not only do you not NEED to do it more than three times a week, you may actually cause more harm than good if you over-do it.

To get all the benefits from Peak 8, just focus on gradually increasing intensity, as opposed to doing it more frequently.
